BB curl [warm-up 20x db curls 10x e/s] 10x 22.5, 8x 27.5, 6x 32.5, 6x 35, 12x 22.5...snuck a extra set of six in, just pushed the weight a little...

Seated concent curls - 8x 12kg, 6x 15kg, 6x 15kg...next db's a 17, that's a step too far if the form's not to suffer..yet :evil:

HS preachers 5x 10x 25kg

Rope pushdowns - 10x 25kg, 8x 30kg, 6x 35kg, 12x 25kg

Lying BB extns - 8x 25kg, 6x 30kg, 6x 30kg

Bench dips - 5x 10x b/w

French press - 8x 28kg, 6x 32kg, 6x 33kg PB

Oblique Bridges - 3x 40sec e/s

Cardio - 20m on the oldest elliptical in the place...despite barely getting over 60% hr, managed 325cal (or 60% more than reality....) - so the question is "Have I done enough for a mallowpuff?" - that machine thinks so :grin:

and now I can imagine the smell of Vogels and PB...wah!

Seated SM Press [warm-up 20x 20kg] 10x 30kg, 8x 35kg, 6x 40kg, 12x 30kg

DB side raise - 8x 9kg e/s, 6x 10kg, 6x 10kg

Upright row - 5x 10x 40kg

Abs - 3x 50 SB crunch

Cardio - 20m elliptical, 240cal.

Went to the New World, saw bazillions of Netball Pandas in their Centre uniforms... ('cos NW sponsors the netball tests all the staff had 'em on). Thank god none of the Centres were carrying Vogels w/PN on :nod:

Today I IS my avi....big quad w/o at lunchtime, I am the green blob right now :shock:

No AM cardio, had to be at work at 5am....

Lunchtime quads:

BB Squats [warm-up 20x 60kg] 2 supersets 10/12, first 100/80kg then 110/90kg

BB Lunges - 2 supersets 10/15, both 60/40kg but moving back and down, knee to deck...burnies on teardrop muscle (so-called 'cos that's how big it is :grin: )

ISO Extensions - 2 supersets 10/15, both 25/20kg per side

Standing calf raise - 10x 133kg, 8x 142kg, 6x 151kg, 12x 142kg

Seated calf raise - 8x 60kg, 6x 70kg, 6x 80kg

Prone Bridge - 3x 60s

Elliptical - 40m, 460cal.

Vacuums - 4x 60s holds, 15s rests... ooof!

I's got a week to go this time... then I'm off on a work trip for two weeks...can I living off airline food "glycogen loading" :grin:

But I've worked out that I can fit in another 9 weeks before Xmas :shock:

Oh, and I likes my lunges... be a real shame if I burnt off the lard and there was no teardrop to be found :oops:

0515 cardio, 30m 410 cal - 20m LISS, 10m HIIT (10x 30s at 110rpm/ top gear, 30s at 75rpm, normal gear).

0730 - arms

BB Curls - 2 supersets 10/15, 30/20kg

HS preacher - 2 supersets 10/15 25/15kg

Rope Pushdown - 2 supersets 10/15, 30/20kg

Dips - 2 supersets 10/15, forgot the figures for assist.

Decline twists - 3x 20 with 5kg mediball

Diet this week and next (same all days but Sunday = carb day, 100g clean carbs w/every meal that day :D )

0500 - coffee, aspirin, creatine

cardio

0600 - apple, 10 eggwhites, ps, ZMA

weights

0830 - apple, ps, COFFEE =P~

1100 - 50g cooked beef, lettuce, tomato, cucumber, 10g flaxseed oil, ps

1300 - apple, ps

1600 - 120g tuna, ps, creatine,

weights

1800 - 80g cooked chook, apple

2000 - 80g cooked chook, lettuce, tomato, cucumber, ps
